How to perform Bench Press - With Bands

  1. Step 1. Using a flat bench secure a band under the leg of the bench that is nearest to your head.
  2. Step 2. Once the band is secure, grab it by both handles and lie down on the bench.
  3. Step 3. Extend your arms so that you are holding the band handles in front of you at shoulder width.
  4. Step 4. Once at shoulder width, rotate your wrists forward so that the palms of your hands are facing away from you. This will be your starting position.
  5. Step 5. Bring down the handles slowly until your elbow forms a 90 degree angle. Keep full control at all times.
  6. Step 6. As you breathe out, bring the handles up using your pectoral muscles. Lock your arms in the contracted position, squeeze your chest, hold for a second and then start coming down slowly. Tip: It should take at least twice as long to go down than to come up.
  7. Step 7. Repeat the movement for the prescribed amount of repetitions of your training program.

Frequently asked questions

How do bands change the resistance profile of the bench press?

Bands create accommodating resistance, meaning the weight increases as you press upward. This forces greater acceleration through the sticking point and increases tension at the top of the movement.

What is the primary muscle group targeted when using bands?

The chest remains the primary mover, but the added tension at lockout significantly increases triceps involvement. It is an effective variation for improving lockout strength and pectoral power.

What is a common mistake when setting up the bands?

Uneven tension is a frequent error that can cause the bar to tilt or drift. Ensure bands are anchored at the same width and height on both sides to maintain a level bar path.

How should a beginner start using bands on the bench press?

Beginners should use light tension bands with a reduced barbell weight to master the stability requirements. Focus on maintaining a consistent bar path before increasing the resistance.

What is the recommended set and rep range for banded bench pressing?

For explosive power, perform 3 to 5 reps for 6 to 8 sets using submaximal weight. For hypertrophy, 3 sets of 8 to 12 reps provide significant time under tension.

Sample sets & reps for Bench Press - With Bands

  • Strength: 4-5 sets × 3-5 reps, 2-3 min rest. 80-90% 1RM, RPE 8-9.
  • Hypertrophy: 3-4 sets × 6-10 reps, 90s-2 min rest. 70-80% 1RM, RPE 7-8.
  • Power / explosiveness: 5-6 sets × 2-3 reps, 2-3 min rest. 60-75% 1RM, max bar speed.

Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
