Beginner level · Equipment: Band · Compound · Push
Primary muscles: Chest Secondary muscles: Biceps, Shoulders
How to perform Cross Over - With Bands
- Step 1. Secure an exercise band around a stationary post.
- Step 2. While facing away from the post, grab the handles on both ends of the band and step forward enough to create tension on the band.
- Step 3. Raise your arms to the sides, parallel to the floor, perpendicular to your torso (your torso and the arms should resemble the letter "T") and with the palms facing forward. Have them extended with a slight bend at the elbows. This will be your starting position.
- Step 4. While keeping your arms straight, bring them across your chest in a semicircular motion to the front as you exhale and flex your pecs. Hold the contraction for a second.
- Step 5. Slowly return to the starting position as you inhale.
- Step 6. Perform for the recommended amount of repetitions.
Frequently asked questions
How do I ensure maximum chest activation during band crossovers?
Maintain a slight bend in the elbows and focus on bringing the hands together while squeezing the pectoral muscles at the peak of the contraction. Avoid letting the bands pull your shoulders back too aggressively during the eccentric phase.
What primary muscles are targeted by this exercise?
The cross over with bands is an isolation movement that primarily targets the sternocostal and clavicular heads of the pectoralis major. Because it uses bands, the resistance increases as the chest reaches full contraction.
What is a common mistake to avoid during the movement?
Avoid using momentum or leaning the torso too far forward to move the resistance. Ensure the movement occurs at the shoulder joint rather than turning the exercise into a press by extending the elbows.
How can a beginner adjust the difficulty of band crossovers?
Beginners can decrease resistance by stepping closer to the anchor point or using a lighter tension band. Focusing on a slow, controlled tempo helps establish the necessary mind-muscle connection for chest development.
What is the recommended set and rep range for this exercise?
Perform 3 to 4 sets of 12 to 20 repetitions to maximize metabolic stress and muscle hypertrophy. This exercise is best used as a finisher at the end of a chest workout rather than a primary heavy lift.
Sample sets & reps for Cross Over - With Bands
- Form first: 3 sets × 10-12 reps, 60s rest. RPE 6, focus on the target muscle.
- Hypertrophy: 3 sets × 12-15 reps, 45-60s rest. RPE 7-8, controlled eccentric.
- Burnout finisher: 2 sets × 15-20 reps, 45s rest. RPE 9, last set to failure.
Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
