- Step 2. Next, lower yourself downward until your chest almost touches the floor as you inhale.
- Step 3. Now breathe out and press your upper body back up to the starting position while squeezing your chest.
- Step 4. After a brief pause at the top contracted position, you can begin to lower yourself downward again for as many repetitions as needed.
Frequently asked questions
Which specific area of the chest does the decline push-up target?
The decline angle shifts the mechanical load toward the upper pectoralis major and the anterior deltoids. This variation increases the percentage of body weight being lifted compared to standard push-ups.
How high should the feet be elevated for optimal results?
A bench or box height of 12 to 18 inches is standard for most trainees. Increasing the height further shifts more tension to the shoulders and may reduce chest activation.
What is a common form mistake to avoid during this exercise?
Allowing the hips to sag or the lower back to arch excessively is a frequent error. Maintain a rigid plank position by engaging the glutes and core throughout the entire range of motion.
How can a beginner progress toward performing decline push-ups?
Beginners should master the standard floor push-up before attempting the decline version. Start with a very low elevation, such as a single weight plate or a small step, to gradually build strength.
What is the recommended set and rep range for muscle growth?
Perform 3 to 4 sets of 8 to 15 repetitions to focus on hypertrophy. If you can easily exceed 20 reps with strict form, increase the elevation or slow down the eccentric phase.
Sample sets & reps for Decline Push-Up
- Beginner endurance: 3 sets × 8-12 reps, 60-90s rest. RPE 6-7, leave 3 reps in reserve.
- Hypertrophy: 4 sets × 12-20 reps, 60s rest. RPE 8, last set to failure.
- Conditioning: 3-5 sets × AMRAP for 30-45s, 30-60s rest. Steady pace, controlled tempo.
Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
