How to perform Hip Lift with Band
- Step 1. After choosing a suitable band, lay down in the middle of the rack, after securing the band on either side of you. If your rack doesn't have pegs, the band can be secured using heavy dumbbells or similar objects, just ensure they won't move.
- Step 2. Adjust your position so that the band is directly over your hips. Bend your knees and place your feet flat on the floor. Your hands can be on the floor or holding the band in position.
- Step 3. Keeping your shoulders on the ground, drive through your heels to raise your hips, pushing into the band as high as you can.
- Step 4. Pause at the top of the motion, and return to the starting position.
Frequently asked questions
Which muscles does the banded hip lift primarily target?
This exercise is an isolation movement that specifically targets the gluteus maximus. The resistance band adds constant tension, increasing activation throughout the entire range of motion.
Where should the resistance band be placed for maximum effectiveness?
Position the band just above the knees to create outward tension. This placement engages the hip abductors and ensures the glutes remain under load during the lift.
What is a common form mistake to avoid during this movement?
Avoid arching the lower back at the top of the lift. Focus on maintaining a neutral spine and driving through the heels to achieve full hip extension without spinal compensation.
How can a beginner modify this exercise if the band is too difficult?
Beginners should perform the hip lift using only bodyweight until the movement pattern is mastered. Once form is consistent, introduce a light tension band to increase the challenge.
What are the recommended sets and reps for glute hypertrophy?
Perform 3 to 4 sets of 12 to 20 repetitions to maximize metabolic stress. Focus on a controlled tempo with a one-second pause and hard squeeze at the top of each rep.
Sample sets & reps for Hip Lift with Band
- Form first: 3 sets × 10-12 reps, 60s rest. RPE 6, focus on the target muscle.
- Hypertrophy: 3 sets × 12-15 reps, 45-60s rest. RPE 7-8, controlled eccentric.
- Burnout finisher: 2 sets × 15-20 reps, 45s rest. RPE 9, last set to failure.
Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
