Beginner level · Equipment: Cable · Isolation · Pull
Primary muscles: Abdominals
How to perform Rope Crunch
- Step 1. Kneel 1-2 feet in front of a cable system with a rope attached.
- Step 2. After selecting an appropriate weight, grasp the rope with both hands reaching overhead. Your torso should be upright in the starting position.
- Step 3. To begin, flex at the spine, attempting to bring your rib cage to your legs as you pull the cable down.
- Step 4. Pause at the bottom of the motion, and then slowly return to the starting position.
- Step 5. These can be done with twists or to the side to hit the obliques.
Frequently asked questions
Which muscles are primarily targeted by the rope crunch?
The rope crunch focuses almost exclusively on the rectus abdominis. By flexing the spine against cable resistance, you isolate the anterior core through a large range of motion.
How do I ensure I am using my abs rather than my hip flexors?
Keep your hips stationary and avoid sitting back toward your heels during the contraction. Focus on curling your ribcage toward your pelvis rather than moving at the hip joint.
What is a common mistake to avoid during the eccentric phase?
Avoid letting the weight stack pull your torso up too quickly or arching your lower back excessively. Maintain tension on the abdominals by controlling the ascent and stopping just before the hips move.
How should a beginner approach the rope crunch for the first time?
Start with a light weight to master the spinal rounding technique without using momentum. If the kneeling position is uncomfortable, try the standing cable crunch to achieve a similar stimulus.
What is the recommended set and rep range for hypertrophy?
Perform 3 to 4 sets of 10 to 15 controlled repetitions. Use a weight that allows for a full contraction at the bottom and a slow two-second release on every rep.
Sample sets & reps for Rope Crunch
- Beginner endurance: 3 sets × 8-12 reps, 60-90s rest. RPE 6-7, leave 3 reps in reserve.
- Hypertrophy: 4 sets × 12-20 reps, 60s rest. RPE 8, last set to failure.
- Conditioning: 3-5 sets × AMRAP for 30-45s, 30-60s rest. Steady pace, controlled tempo.
Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
