Seated Dumbbell Curl
Performed seated, which isolates the target muscle and removes leg drive, this variation primarily targets your Biceps. It requires dumbbell and is best suited to beginner lifters.
Beginner level · Equipment: Dumbbell · Isolation · Pull
Primary muscles: Biceps
How to perform Seated Dumbbell Curl
- Step 1. Sit on a flat bench with a dumbbell on each hand being held at arms length. The elbows should be close to the torso.
- Step 2. Rotate the palms of the hands so that they are facing your torso. This will be your starting position.
- Step 3. While holding the upper arm stationary, curl the weights and start twisting the wrists once the dumbbells pass your thighs so that the palms of your hands face forward at the end of the movement. Make sure that you contract the biceps as you breathe out and make sure that only the forearms move. Continue the movement until your biceps are fully contracted and the dumbbells are at shoulder level. Hold the contracted position for a second as you squeeze the biceps.
- Step 4. Slowly begin to bring the dumbbells back to the starting position as your breathe in and as you rotate the wrists back to a neutral grip.
- Step 5. Repeat for the recommended amount of repetitions.
Frequently asked questions
What is the primary benefit of performing curls while seated?
Seated curls minimize momentum and lower body assistance, forcing the biceps to handle the entire load. This isolation leads to better muscle fiber recruitment and prevents cheating during the concentric phase.
Which muscles are targeted during the seated dumbbell curl?
The primary focus is the biceps brachii, including both the long and short heads. The brachialis and brachioradialis also act as synergists to support elbow flexion throughout the movement.
What is a common mistake to avoid during this exercise?
Avoid swinging the elbows forward or shrugging the shoulders to lift the weight. Keep your elbows pinned to your sides and maintain a neutral spine against the backrest to ensure the biceps do the work.
How should a beginner progress with seated dumbbell curls?
Start with a weight that allows for 10 to 12 controlled repetitions with a full range of motion. Once form is mastered, gradually increase the weight or move to standing curls to challenge core stability.
What is the recommended set and rep range for hypertrophy?
Perform 3 to 4 sets of 8 to 12 repetitions twice per week for optimal muscle growth. Focus on a slow eccentric phase of two seconds to maximize time under tension.
Sample sets & reps for Seated Dumbbell Curl
- Form first: 3 sets × 10-12 reps, 60s rest. RPE 6, focus on the target muscle.
- Hypertrophy: 3 sets × 12-15 reps, 45-60s rest. RPE 7-8, controlled eccentric.
- Burnout finisher: 2 sets × 15-20 reps, 45s rest. RPE 9, last set to failure.
Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
