Beginner level · Equipment: Bodyweight · Isolation · Push

Primary muscles: Triceps

How to perform Standing Towel Triceps Extension

  1. Step 1. To begin, stand up with both arms fully extended above the head holding one end of a towel with both hands. Your elbows should be in and the arms perpendicular to the floor with the palms facing each other while your feet should be shoulder width apart from each other. This is the starting position.
  2. Step 2. Now communicate with your partner so that he/she can grip the other side of the towel to apply resistance. Keeping your upper arms close to your head (elbows in) and perpendicular to the floor, lower the resistance in a semicircular motion behind your head until your forearms touch your biceps. Tip: The upper arms should remain stationary and only the forearms should move. Breathe in as you perform this step.
  3. Step 3. Go back to the starting position by using the triceps to raise the towel. Breathe out as you perform this step.
  4. Step 4. Repeat for the recommended amount of repetitions.

Frequently asked questions

Which muscles are primarily targeted by the standing towel triceps extension?

This exercise isolates the triceps brachii, specifically emphasizing the long head due to the overhead arm position. It provides constant tension throughout the range of motion when using self-resistance.

How do I ensure proper form when performing this movement?

Keep your elbows tucked close to your head and avoid flaring them outward during the extension. Maintain a neutral spine and engaged core to prevent excessive arching of the lower back.

What is a common mistake to avoid during the towel extension?

Avoid using jerky motions or failing to provide enough manual resistance with the bottom hand. Controlled eccentric and concentric phases are necessary to stimulate muscle growth effectively.

How can beginners adjust the intensity of this exercise?

Beginners can regulate the difficulty by adjusting the tension applied by the non-working arm. Reducing the downward pull makes the extension easier while maintaining proper mechanics.

What are the recommended sets and reps for triceps growth?

Perform 3 to 4 sets of 12 to 15 repetitions to maximize metabolic stress and hypertrophy. Since this is a self-resisted isolation move, focus on the mind-muscle connection rather than heavy loading.

Sample sets & reps for Standing Towel Triceps Extension

  • Beginner endurance: 3 sets × 8-12 reps, 60-90s rest. RPE 6-7, leave 3 reps in reserve.
  • Hypertrophy: 4 sets × 12-20 reps, 60s rest. RPE 8, last set to failure.
  • Conditioning: 3-5 sets × AMRAP for 30-45s, 30-60s rest. Steady pace, controlled tempo.

Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
