How to perform Thigh Adductor

  1. Step 1. To begin, sit down on the adductor machine and select a weight you are comfortable with. When your legs are positioned properly on the leg pads of the machine, grip the handles on each side. Your entire upper body (from the waist up) should be stationary. This is the starting position.
  2. Step 2. Slowly press against the machine with your legs to move them towards each other while exhaling.
  3. Step 3. Feel the contraction for a second and begin to move your legs back to the starting position while breathing in. Note: Remember to keep your upper body stationary and avoid fast jerking motions in order to prevent any injuries from occurring.
  4. Step 4. Repeat for the recommended amount of repetitions.

Frequently asked questions

Which muscles are primarily targeted by the thigh adductor machine?

This exercise primarily targets the gluteus medius and minimus when performing abduction, or the adductor group on the inner thigh depending on the machine's direction. It is designed to isolate the hip musculature through a controlled range of motion.

What is a common form mistake to avoid during this movement?

Avoid using momentum or swinging the weights, which shifts tension away from the target muscles. Maintain a neutral spine and keep your back firmly against the pad throughout the entire set.

How should I position my body for maximum effectiveness?

Sit upright with your feet flat on the rests and adjust the starting position so you feel a slight stretch. Ensure the knee pads are centered against your legs to maintain consistent leverage during the contraction.

What is a suitable alternative for beginners without access to this machine?

Side-lying leg raises or banded lateral walks are effective bodyweight alternatives for targeting the same hip stabilizers. These movements help build the foundational strength required for heavier machine-based training.

How should I program this exercise into my routine?

Perform 3 sets of 12 to 15 repetitions with a focus on a slow eccentric phase. This exercise is best used as an accessory movement toward the end of a lower-body workout to fatigue the hip muscles.

Sample sets & reps for Thigh Adductor

  • Form first: 3 sets × 10-12 reps, 60s rest. RPE 6, focus on the target muscle.
  • Hypertrophy: 3 sets × 12-15 reps, 45-60s rest. RPE 7-8, controlled eccentric.
  • Burnout finisher: 2 sets × 15-20 reps, 45s rest. RPE 9, last set to failure.

Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
