How to perform Barbell Full Squat

  1. Step 1. This exercise is best performed inside a squat rack for safety purposes. To begin, first set the bar on a rack just above shoulder level. Once the correct height is chosen and the bar is loaded, step under the bar and place the back of your shoulders (slightly below the neck) across it.
  2. Step 2. Hold on to the bar using both arms at each side and lift it off the rack by first pushing with your legs and at the same time straightening your torso.
  3. Step 3. Step away from the rack and position your legs using a shoulder-width medium stance with the toes slightly pointed out. Keep your head up at all times and maintain a straight back. This will be your starting position.
  4. Step 4. Begin to slowly lower the bar by bending the knees and sitting back with your hips as you maintain a straight posture with the head up. Continue down until your hamstrings are on your calves. Inhale as you perform this portion of the movement.
  5. Step 5. Begin to raise the bar as you exhale by pushing the floor with the heel or middle of your foot as you straighten the legs and extend the hips to go back to the starting position.
  6. Step 6. Repeat for the recommended amount of repetitions.

Frequently asked questions

What is the primary muscle group targeted by the barbell full squat?

The barbell full squat primarily targets the quadriceps. While other muscles assist in stabilization, the deep knee flexion emphasizes quad development throughout the entire range of motion.

How deep should I go during a barbell full squat?

Aim to lower your hips until they are below the tops of your knees, often referred to as breaking parallel. This depth ensures maximum quad recruitment and utilizes the full functional range of the knee joint.

What is a common technical mistake to avoid when squatting?

Avoid allowing your heels to lift off the floor or letting your knees collapse inward during the ascent. Maintain a stable tripod foot and drive your knees outward to keep them aligned with your toes.

How should a beginner progress toward a full barbell squat?

Beginners should start with goblet squats using a dumbbell or kettlebell to master upright torso positioning. Once form is consistent, transition to an empty barbell to practice the specific mechanics of the back squat.

What is the recommended set and rep range for building strength?

For strength and hypertrophy, perform 3 to 5 sets of 5 to 10 repetitions. Ensure adequate recovery of 2 to 3 minutes between sets to maintain high force production and technical proficiency.

Sample sets & reps for Barbell Full Squat

  • Strength: 4-5 sets × 3-5 reps, 2-3 min rest. 80-90% 1RM, RPE 8-9.
  • Hypertrophy: 3-4 sets × 6-10 reps, 90s-2 min rest. 70-80% 1RM, RPE 7-8.
  • Power / explosiveness: 5-6 sets × 2-3 reps, 2-3 min rest. 60-75% 1RM, max bar speed.

Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
