Quadriceps Exercises
148 quadriceps exercises with photo demos and step-by-step instructions.
The barbell back squat remains the gold standard for quad development, but it works best when programmed alongside a knee-dominant variation (front squat, leg press) and a finisher isolation (leg extension). Aim for 14-22 working sets per week across 2 sessions, splitting between heavy compound work and moderate-rep isolation.
How often should you train quadriceps?
2 dedicated leg sessions per week works for almost everyone. 14-22 working sets per week is the productive range. Anchor each session with a heavy compound (squat or hack squat), then add a knee-dominant accessory (leg press, lunge) and finish with leg extensions.
Common quadriceps training mistakes
- Not breaking parallel on squats — quad activation drops sharply when the femur stays above horizontal. Work mobility until you can hit at-least-parallel depth.
- Leaning too far forward in the squat — keep the torso as upright as your hip mobility allows to bias the quads (the front squat enforces this).
- Skipping leg extensions — the rectus femoris (one of the four quad heads) is best targeted with an open-chain isolation movement.
Frequently asked questions about quadriceps training
Are squats enough for quad growth?
Squats are the foundation, but adding a knee-dominant accessory (leg press, hack squat) and a finisher (leg extensions) drives noticeably more quad growth than squats alone.
How deep should I squat?
At least parallel (hip crease at or below the top of the knee). Below-parallel ("ass-to-grass") doesn't add growth but improves mobility and athletic transfer for those who can do it safely.
Front squats vs back squats for quads?
Front squats place the bar in front of the shoulders, forcing a more upright torso and shifting load toward the quads. They're lighter than back squats but more quad-dominant.
How often should I train legs?
Two sessions per week — typically one squat-focused and one accessory-focused — is the most productive frequency for the vast majority of lifters.
Why aren't my quads growing?
Usually one of three problems: (1) too few weekly working sets (<10), (2) squat depth above parallel, or (3) no isolation work for the rectus femoris.
