Cable Internal Rotation
The Cable Internal Rotation primarily targets your Shoulders. It requires cable and is best suited to beginner lifters.
Beginner level · Equipment: Cable · Compound · Pull
Primary muscles: Shoulders
How to perform Cable Internal Rotation
- Step 1. Sit next to a low pulley sideways (with legs stretched in front of you or crossed) and grasp the single hand cable attachment with the arm nearest to the cable. Tip: If you can adjust the pulley's height, you can use a flat bench to sit on instead.
- Step 2. Position the elbow against your side with the elbow bent at 90° and the arm pointing towards the pulley. This will be your starting position.
- Step 3. Pull the single hand cable attachment toward your body by internally rotating your shoulder until your forearm is across your abs. You will be creating an imaginary semi-circle. Tip: The forearm should be perpendicular to your torso at all times.
- Step 4. Slowly go back to the initial position.
- Step 5. Repeat for the recommended amount of repetitions and then repeat the movement with the next arm.
Frequently asked questions
What is the primary benefit of performing cable internal rotations?
This exercise specifically targets the subscapularis, the largest rotator cuff muscle. Strengthening this area improves shoulder stability and helps balance the forces acting on the glenohumeral joint.
How should I position my arm for proper form?
Keep your elbow tucked firmly against your side at a 90-degree angle throughout the movement. Placing a rolled-up towel between your elbow and torso can help maintain this alignment and prevent cheating.
What are the most common mistakes to avoid during this movement?
Avoid using excessive weight that causes the shoulder to roll forward or the torso to rotate. The motion should be isolated to the shoulder joint without momentum from the rest of the body.
Is there a beginner-friendly alternative if a cable machine is unavailable?
Resistance bands are an excellent alternative as they provide a similar tension profile. You can also perform side-lying internal rotations with a light dumbbell to work against gravity.
What is the recommended set and rep range for rotator cuff health?
Perform 2 to 3 sets of 12 to 15 controlled repetitions using light resistance. Focus on the mind-muscle connection and a slow eccentric phase rather than lifting heavy loads.
Sample sets & reps for Cable Internal Rotation
- Form first: 3 sets × 10-12 reps, 60s rest. RPE 6, focus on the target muscle.
- Hypertrophy: 3 sets × 12-15 reps, 45-60s rest. RPE 7-8, controlled eccentric.
- Burnout finisher: 2 sets × 15-20 reps, 45s rest. RPE 9, last set to failure.
Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
