External Rotation with Cable
The External Rotation with Cable primarily targets your Shoulders. It requires cable and is best suited to beginner lifters.
Beginner level · Equipment: Cable · Isolation · Pull
Primary muscles: Shoulders
How to perform External Rotation with Cable
- Step 1. Adjust the cable to the same height as your elbow. Stand with your left side to the band a couple of feet away.
- Step 2. Grasp the handle with your right hand, and keep your elbow pressed firmly to your side. We recommend you hold a pad or foam roll in place with your elbow to keep it firmly in position.
- Step 3. With your upper arm in position, your elbow should be flexed to 90 degrees with your hand reaching across the front of your torso. This will be your starting position.
- Step 4. Execute the movement by rotating your arm in a backhand motion, keeping your elbow in place.
Frequently asked questions
Which specific muscles does the cable external rotation target?
This exercise primarily targets the infraspinatus and teres minor, which are key components of the rotator cuff. These muscles are responsible for stabilizing the glenohumeral joint during overhead movements.
What is the most effective way to set up the cable height?
Position the cable pulley at elbow height so the forearm remains parallel to the floor throughout the movement. This alignment ensures the line of resistance directly opposes the external rotation of the shoulder.
What is a common mistake to avoid during this movement?
Avoid allowing the elbow to drift away from the torso, which shifts tension away from the rotator cuff. Placing a rolled towel between the elbow and ribs can help maintain proper mechanics and isolation.
How should I program this exercise for shoulder health?
Perform 2 to 3 sets of 12 to 15 controlled repetitions using light resistance. This exercise is best utilized as a warm-up or at the end of a session to improve joint stability without excessive fatigue.
What is a suitable alternative if a cable machine is unavailable?
Resistance bands provide a similar constant tension and are an effective substitute for cables. Alternatively, side-lying external rotations with a light dumbbell can be used to work against gravity.
Sample sets & reps for External Rotation with Cable
- Form first: 3 sets × 10-12 reps, 60s rest. RPE 6, focus on the target muscle.
- Hypertrophy: 3 sets × 12-15 reps, 45-60s rest. RPE 7-8, controlled eccentric.
- Burnout finisher: 2 sets × 15-20 reps, 45s rest. RPE 9, last set to failure.
Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
