Front Squat (Clean Grip)

The Front Squat (Clean Grip) primarily targets your Quadriceps, with support from Abdominals, Glutes, Hamstrings. It requires barbell and is best suited to intermediate lifters.

Intermediate level · Equipment: Barbell · Compound · Push

Primary muscles: Quadriceps Secondary muscles: Abdominals, Glutes, Hamstrings

How to perform Front Squat (Clean Grip)

  1. Step 1. To begin, first set the bar in a rack slightly below shoulder level. Rest the bar on top of the deltoids, pushing into the clavicles, and lightly touching the throat. Your hands should be in a clean grip, touching the bar only with your fingers to help keep it in position.
  2. Step 2. Lift the bar off the rack by first pushing with your legs and at the same time straightening your torso. Step away from the rack and position your legs using a shoulder width medium stance with the toes slightly pointed out. Keep your head and elbows up at all times. This will be your starting position.
  3. Step 3. Bend at the knees, sitting down between your legs. Continue down until your hamstrings are on your calves. Keep your knees aligned with your feet by consciously using your abductors to push your knees out as you squat.
  4. Step 4. Begin to raise the bar as you exhale by pushing the floor mainly with the heel or middle of your foot as you straighten the legs again and return to the starting position.

Frequently asked questions

What are the primary muscles targeted by the clean grip front squat?

This movement primarily targets the quadriceps due to the upright torso position. The upper back and core also work intensely to maintain posture and prevent the bar from pulling the torso forward.

How should I position my elbows during the lift?

Keep your elbows driven upward so they remain parallel to the floor throughout the movement. This creates a stable shelf on the anterior deltoids and prevents the barbell from sliding down the chest.

What is a common mistake to avoid when descending?

Avoid letting your hips shift too far back, which causes the torso to lean forward and the bar to drop. Focus on dropping the hips straight down between the heels to keep the weight centered over the midfoot.

What is a suitable alternative if I lack the wrist mobility for a clean grip?

The cross-arm grip or using lifting straps looped around the bar can accommodate limited wrist flexibility. These variations allow you to maintain the front rack position without straining the joints.

How should I program front squats for strength and hypertrophy?

Perform 3 to 5 sets of 5 to 8 repetitions to balance technical proficiency with muscular fatigue. Because the upper back often fails before the legs, lower rep ranges with higher intensity are generally more effective.

Sample sets & reps for Front Squat (Clean Grip)

  • Strength: 4-5 sets × 3-5 reps, 2-3 min rest. 80-90% 1RM, RPE 8-9.
  • Hypertrophy: 3-4 sets × 6-10 reps, 90s-2 min rest. 70-80% 1RM, RPE 7-8.
  • Power / explosiveness: 5-6 sets × 2-3 reps, 2-3 min rest. 60-75% 1RM, max bar speed.

Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
