Beginner level · Equipment: Band · Isolation
Primary muscles: Shoulders
How to perform Internal Rotation with Band
- Step 1. Choke the band around a post. The band should be at the same height as your elbow. Stand with your right side to the band a couple of feet away.
- Step 2. Grasp the end of the band with your right hand, and keep your elbow pressed firmly to your side. We recommend you hold a pad or foam roll in place with your elbow to keep it firmly in position.
- Step 3. With your upper arm in position, your elbow should be flexed to 90 degrees with your hand reaching away from your torso. This will be your starting position.
- Step 4. Execute the movement by rotating your arm in a forehand motion, keeping your elbow in place.
- Step 5. Continue as far as you are able, pause, and then return to the starting position.
Frequently asked questions
What is the correct elbow position for band internal rotation?
Keep the elbow tucked firmly against your side at a 90-degree angle. Placing a rolled towel between your elbow and torso can help maintain proper alignment and tension.
Which specific muscles does this exercise target?
This movement primarily isolates the subscapularis, which is the largest muscle of the rotator cuff. It is essential for stabilizing the humeral head during overhead and pressing movements.
What is a common mistake to avoid during the movement?
Avoid using the chest or torso to pull the band across your body. Ensure the motion comes strictly from the shoulder joint without rotating your hips or spine.
How can beginners adjust the difficulty of this exercise?
Beginners should start with a light resistance band and stand closer to the anchor point to reduce tension. Focus on a slow, controlled tempo rather than increasing resistance too quickly.
How should I program band internal rotations into my routine?
Perform 2 to 3 sets of 12 to 15 repetitions as part of a warm-up or prehabilitation circuit. This high-repetition approach prioritizes muscular endurance and joint stability over raw strength.
