How to perform Overhead Lat

  1. Step 1. Sit upright on the floor with your partner behind you. Raise one arm straight up, and flex the elbow, attempting to touch your hand to your back. Your parner should hold your tricep and wrist. This will be your starting position.
  2. Step 2. Attempt to pull your upper arm to your side as your partner prevents you from doing actually doing so.
  3. Step 3. After 10-20 seconds, relax the arm and allow your partner to further stretch the lat by applying gentle pressure to the tricep. Hold for 10-20 seconds, and then switch sides.

Frequently asked questions

Which specific muscles does the overhead lat movement target?

The primary target is the latissimus dorsi, the large muscles of the mid and lower back. This movement emphasizes vertical pulling mechanics to build back width and improve shoulder stability.

What is a common technical mistake during the overhead lat pull?

Many lifters lean back excessively or use momentum to move the weight. Maintain a vertical torso and focus on driving the elbows down toward the hips to ensure the lats do the work.

How should I position my grip for optimal back engagement?

A grip slightly wider than shoulder-width is generally most effective for isolating the lats. Ensure your palms are facing away and focus on pulling through the pinky side of the hand.

What is a suitable alternative for beginners who lack equipment?

Resistance band pulldowns or eccentric-only pull-ups are effective starting points. These variations allow beginners to develop the necessary mind-muscle connection before moving to heavier loads.

How should I program this exercise for hypertrophy?

Perform 3 to 4 sets of 8 to 12 repetitions with a controlled tempo. Focus on a full stretch at the top of the movement and a strong contraction at the bottom for maximum muscle fiber recruitment.

Sample sets & reps for Overhead Lat

  • Warm-up: 2 sets × 8-10 reps or 20-30s hold, 30s rest. Light, controlled tempo.
  • Mobility focus: 3 sets × 30-60s hold, 30s rest. Moderate stretch, no pain.
  • Pre-workout activation: 1-2 sets × 6-8 reps, 15-30s rest. Dynamic, full range of motion.

Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
