Primary muscles: Lats Secondary muscles: Biceps, Middle Back, Shoulders

How to perform Rocky Pull-Ups/Pulldowns

  1. Step 1. Grab the pull-up bar with the palms facing forward using a wide grip.
  2. Step 2. As you have both arms extended in front of you holding the bar at the chosen grip width, bring your torso back around 30 degrees or so while creating a curvature on your lower back and sticking your chest out. This is your starting position.
  3. Step 3. Pull your torso up until the bar touches your upper chest by drawing the shoulders and the upper arms down and back. Exhale as you perform this portion of the movement. Tip: Concentrate on squeezing the back muscles once you reach the full contracted position. The upper torso should remain stationary as it moves through space and only the arms should move. The forearms should do no other work other than hold the bar.
  4. Step 4. After a second on the contracted position, start to inhale and slowly lower your torso back to the starting position when your arms are fully extended and the lats are fully stretched.
  5. Step 5. Now repeat the same movements as described above except this time your torso will remain straight as you go up and the bar will touch the back of the neck instead of the upper chest. Tip: Use the head to lean forward slightly as it will help you properly execute this portion of the exercise.
  6. Step 6. Once you have lowered yourself back down to the starting position, repeat the exercise for the prescribed amount of repetitions in your program.

Frequently asked questions

What primary muscle groups do Rocky pull-ups target?

This variation primarily targets the latissimus dorsi while emphasizing the mid-back and rear deltoids through the lateral shifting motion. The alternating movement increases time under tension for the upper back musculature.

How do you maintain proper form during the lateral shift?

Pull your chest toward one hand rather than the center of the bar, then shift horizontally to the other hand before descending. Keep your core braced and avoid swinging your legs to generate momentum during the transition.

What is a common mistake to avoid during this exercise?

The most frequent error is failing to complete the full horizontal shift, resulting in a standard diagonal pull. Ensure your chin stays above the bar height for the entire duration of the lateral movement.

How can beginners progress toward a full Rocky pull-up?

Perform the movement on a lat pulldown machine to master the lateral shifting pattern with manageable resistance. Alternatively, use a heavy resistance band for assistance to maintain the required height during the transition.

What is the recommended set and rep range for this movement?

Due to the high intensity and increased time under tension, perform 3 to 4 sets of 5 to 8 controlled repetitions. Focus on technical proficiency rather than reaching absolute failure to protect the shoulder joints.

Sample sets & reps for Rocky Pull-Ups/Pulldowns

  • Strength: 4-5 sets × 3-5 reps, 2-3 min rest. 80-90% 1RM, RPE 8-9.
  • Hypertrophy: 3-4 sets × 6-10 reps, 90s-2 min rest. 70-80% 1RM, RPE 7-8.
  • Power / explosiveness: 5-6 sets × 2-3 reps, 2-3 min rest. 60-75% 1RM, max bar speed.

Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
