How to perform Stomach Vacuum
- Step 1. To begin, stand straight with your feet shoulder width apart from each other. Place your hands on your hips. This is the starting position.
- Step 2. Now slowly inhale as much air as possible and then start to exhale as much as possible while bringing your stomach in as much as possible and hold this position. Try to visualize your navel touching your backbone.
- Step 3. One isometric contraction is around 20 seconds. During the 20 second hold, try to breathe normally. Then inhale and bring your stomach back to the starting position.
- Step 4. Once you have practiced this exercise, try to perform this exercise for longer than 20 seconds. Tip: You can work your way up to 40-60 seconds.
- Step 5. Repeat for the recommended amount of sets.
Frequently asked questions
Which specific muscles does the stomach vacuum target?
The exercise primarily targets the transversus abdominis, the deepest layer of the abdominal wall. Strengthening this muscle improves core stability and helps create a narrower waistline by pulling the viscera inward.
What is the most common form mistake to avoid during a vacuum?
Many lifters mistakenly hold their breath in the throat rather than maintaining the contraction through the diaphragm. Avoid rounding the shoulders or chest; focus on drawing the navel toward the spine while keeping the ribcage expanded.
How should a beginner progress this exercise?
Beginners should start in a quadruped position on hands and knees to let gravity assist the contraction. Once comfortable, progress to a seated position and finally to a standing position for maximum difficulty.
What is the recommended frequency and duration for stomach vacuums?
Perform 3 to 5 sets of 20 to 30 second holds daily, preferably on an empty stomach. Consistent daily practice is more effective for neurological control than high-volume sessions once a week.
How can I ensure I am engaging the correct muscles during the move?
Exhale all air from your lungs completely before pulling your stomach in as tightly as possible. You should feel a deep internal tension rather than a superficial burning in the rectus abdominis or 'six-pack' muscles.
Sample sets & reps for Stomach Vacuum
- Warm-up: 2 sets × 8-10 reps or 20-30s hold, 30s rest. Light, controlled tempo.

- Pre-workout activation: 1-2 sets × 6-8 reps, 15-30s rest. Dynamic, full range of motion.
Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
