How to perform Chair Squat

  1. Step 1. To begin, first set the bar to a position that best matches your height. Once the bar is loaded, step under it and position it across the back of your shoulders.
  2. Step 2. Take the bar with your hands facing forward, unlock it and lift it off the rack by extending your legs.
  3. Step 3. Move your feet forward about 18 inches in front of the bar. Position your legs using a shoulder width stance with the toes slightly pointed out. Look forward at all times and maintain a neutral or slightly arched spine. This will be your starting position.
  4. Step 4. Slowly lower the bar by bending the knees as you maintain a straight posture with the head up. Continue down until the angle between the upper and lower leg breaks 90 degrees.
  5. Step 5. Begin to raise the bar as you exhale by pushing the floor with the heels of your feet, extending the knees and returning to the starting position.
  6. Step 6. Repeat for the recommended amount of repetitions.

Frequently asked questions

Which specific muscle groups does the chair squat target?

The chair squat is an isolation-style movement that primarily targets the quadriceps. It utilizes a fixed path to focus tension on the front of the thighs without requiring significant stabilizer involvement.

What is the most common form mistake to avoid during this exercise?

Avoid allowing your heels to lift off the platform or rounding your lower back against the seat. Maintain full foot contact and keep your spine neutral against the backrest to ensure force is transferred through the quads.

How should a beginner approach the chair squat for the first time?

Beginners should start with a light weight to master the range of motion and control the eccentric phase. Focus on a slow descent and a forceful contraction at the top of the movement to build mind-muscle connection.

What are the recommended sets and reps for hypertrophy?

For muscle growth, perform 3 to 4 sets of 8 to 12 repetitions. Ensure you are reaching near-failure by the end of each set while maintaining strict technical form throughout the entire range.

How does the chair squat differ from a standard barbell squat?

The chair squat uses a machine to stabilize the torso, removing the balance requirement found in free-weight squats. This allows for higher mechanical tension on the quadriceps with less demand on the posterior chain and core.

Sample sets & reps for Chair Squat

  • Strength: 4-5 sets × 3-5 reps, 2-3 min rest. 80-90% 1RM, RPE 8-9.
  • Hypertrophy: 3-4 sets × 6-10 reps, 90s-2 min rest. 70-80% 1RM, RPE 7-8.
  • Power / explosiveness: 5-6 sets × 2-3 reps, 2-3 min rest. 60-75% 1RM, max bar speed.

Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
