How to perform Dumbbell Rear Lunge

  1. Step 1. Stand with your torso upright holding two dumbbells in your hands by your sides. This will be your starting position.
  2. Step 2. Step backward with your right leg around two feet or so from the left foot and lower your upper body down, while keeping the torso upright and maintaining balance. Inhale as you go down. Tip: As in the other exercises, do not allow your knee to go forward beyond your toes as you come down, as this will put undue stress on the knee joint. Make sure that you keep your front shin perpendicular to the ground. Keep the torso upright during the lunge; flexible hip flexors are important. A long lunge emphasizes the Gluteus Maximus; a short lunge emphasizes Quadriceps.
  3. Step 3. Push up and go back to the starting position as you exhale. Tip: Use the ball of your feet to push in order to accentuate the quadriceps. To focus on the glutes, press with your heels.
  4. Step 4. Now repeat with the opposite leg.

Frequently asked questions

What are the primary muscles targeted by the dumbbell rear lunge?

The dumbbell rear lunge primarily targets the quadriceps. It also involves the glutes and hamstrings to stabilize the movement and drive the body back to the starting position.

How should I maintain proper form during the descent?

Keep your torso upright or slightly leaned forward while stepping back to maintain balance. Ensure the front knee tracks over the middle of the foot and does not collapse inward.

What is a common mistake to avoid when performing this exercise?

Avoid slamming your back knee into the floor, which can cause impact injury. Control the eccentric phase and stop just before the knee touches the ground to maintain tension.

How can a beginner modify the rear lunge if balance is an issue?

Beginners can perform the movement without weights or hold onto a sturdy rack for support. Reducing the range of motion until stability improves is also an effective progression strategy.

What is the recommended set and rep range for hypertrophy?

Perform 3 to 4 sets of 8 to 12 repetitions per leg. Use a weight that allows you to maintain technical proficiency while approaching muscular failure by the final reps.

Sample sets & reps for Dumbbell Rear Lunge

  • Strength: 4-5 sets × 3-5 reps, 2-3 min rest. 80-90% 1RM, RPE 8-9.
  • Hypertrophy: 3-4 sets × 6-10 reps, 90s-2 min rest. 70-80% 1RM, RPE 7-8.
  • Power / explosiveness: 5-6 sets × 2-3 reps, 2-3 min rest. 60-75% 1RM, max bar speed.

Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
