Intermediate level · Equipment: Machine · Compound · Push

Primary muscles: Quadriceps Secondary muscles: Calves, Glutes, Hamstrings

How to perform Narrow Stance Hack Squats

  1. Step 1. Place the back of your torso against the back pad of the machine and hook your shoulders under the shoulder pads provided.
  2. Step 2. Position your legs in the platform using a less than shoulder width narrow stance with the toes slightly pointed out. Your feet should be around 3 inches or less apart. Tip: Keep your head up at all times and also maintain the back on the pad at all times.
  3. Step 3. Place your arms on the side handles of the machine and disengage the safety bars (which on most designs is done by moving the side handles from a facing front position to a diagonal position).
  4. Step 4. Now straighten your legs without locking the knees. This will be your starting position.
  5. Step 5. Begin to slowly lower the unit by bending the knees as you maintain a straight posture with the head up (back on the pad at all times). Continue down until the angle between the upper leg and the calves becomes slightly less than 90-degrees (which is the point in which the upper legs are below parallel to the floor). Inhale as you perform this portion of the movement.
  6. Step 6. Begin to raise the unit as you exhale by pushing the floor with mainly with the heels of your feet as you straighten the legs again and go back to the starting position.
  7. Step 7. Repeat for the recommended amount of repetitions.

Frequently asked questions

How does a narrow stance change the focus of the hack squat?

A narrow stance increases the degree of knee flexion and shifts more mechanical tension onto the vastus lateralis. This positioning minimizes adductor involvement to prioritize the outer quad sweep.

Where should I place my feet on the platform for maximum quad activation?

Position your feet lower on the platform to allow the knees to travel further forward over the toes. Ensure your heels remain in firm contact with the plate throughout the entire range of motion.

What is a common mistake to avoid during this movement?

Allowing the lower back to round or lift off the backrest is a frequent error that increases spinal shear. Maintain constant contact between your hips and the pad to ensure the load stays on the legs.

What is a suitable alternative if a hack squat machine is unavailable?

Heel-elevated goblet squats or Smith machine squats with a narrow foot placement provide similar mechanics. These variations allow for the deep knee flexion required to target the quadriceps effectively.

What set and rep range is most effective for this exercise?

Perform 3 to 4 sets of 8 to 15 repetitions to maximize metabolic stress and hypertrophy. This machine-based movement is well-suited for high-intensity techniques like drop sets or pause reps.

Sample sets & reps for Narrow Stance Hack Squats

  • Strength: 4-5 sets × 3-5 reps, 2-3 min rest. 80-90% 1RM, RPE 8-9.
  • Hypertrophy: 3-4 sets × 6-10 reps, 90s-2 min rest. 70-80% 1RM, RPE 7-8.
  • Power / explosiveness: 5-6 sets × 2-3 reps, 2-3 min rest. 60-75% 1RM, max bar speed.

Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
