Smith Single-Leg Split Squat

Performed unilaterally with one leg to correct imbalances, this variation primarily targets your Quadriceps, with support from Calves, Glutes, Hamstrings. It requires machine and is best suited to beginner lifters.

Beginner level · Equipment: Machine · Compound · Push

Primary muscles: Quadriceps Secondary muscles: Calves, Glutes, Hamstrings

How to perform Smith Single-Leg Split Squat

  1. Step 1. To begin, place a flat bench 2-3 feet behind the smith machine. Then, set the bar on the height that best matches your height. Once the correct height is chosen and the bar is loaded, step under the bar and place the back of your shoulders (slightly below the neck) across it.
  2. Step 2. Hold on to the bar using both arms at each side (palms facing forward), unlock it and lift it off the rack by first pushing with your legs and at the same time straightening your torso.
  3. Step 3. Position your legs by placing one foot slightly forward under the bar and extending your other leg back and place the top of your foot on the bench. This will be your starting position
  4. Step 4. Begin to slowly lower the bar by bending the knee as you maintain a straight posture with the head up. Continue down until the angle between the upper leg and the calf becomes slightly less than 90-degrees (which is the point in which the upper legs are below parallel to the floor). Inhale as you perform this portion of the movement. Tip: If you performed the exercise correctly, the front of the knee should make an imaginary straight line with the toes that is perpendicular to the front. If your knee is past that imaginary line (if it is past your toes) then you are placing undue stress on the knee and the exercise has been performed incorrectly.
  5. Step 5. Begin to raise the bar as you exhale by pushing the floor with the heel of your foot mainly as you straighten your leg again and go back to the starting position.
  6. Step 6. Repeat for the recommended amount of repetitions.
  7. Step 7. Switch legs and repeat the movement.

Frequently asked questions

Which muscles are primarily targeted during the Smith single-leg split squat?

This exercise primarily targets the quadriceps due to the fixed vertical path and upright torso position. The glutes and adductors act as secondary stabilizers throughout the movement.

How should I position my feet for maximum quad engagement?

Place your front foot slightly ahead of the bar so your knee aligns with your midfoot at the bottom of the rep. Keep your rear foot elevated on a bench or the machine frame to focus the load on the lead leg.

What is a common form mistake to avoid during this movement?

Avoid placing the front foot too far forward, which shifts tension away from the quads and onto the hips. Ensure the bar path remains vertical and do not allow your front heel to lift off the floor.

How can beginners safely progress into this exercise?

Beginners should start with a standard split squat on the floor without elevation to master the balance. Once stable, use the Smith machine with light weight to learn the fixed tracking before adding significant load.

What is the recommended set and rep range for hypertrophy?

Perform 3 to 4 sets of 8 to 12 repetitions per leg to maximize muscle growth. This exercise is best programmed after primary compound lifts like back squats or leg presses.

Sample sets & reps for Smith Single-Leg Split Squat

  • Strength: 4-5 sets × 3-5 reps, 2-3 min rest. 80-90% 1RM, RPE 8-9.
  • Hypertrophy: 3-4 sets × 6-10 reps, 90s-2 min rest. 70-80% 1RM, RPE 7-8.
  • Power / explosiveness: 5-6 sets × 2-3 reps, 2-3 min rest. 60-75% 1RM, max bar speed.

Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
