Beginner level · Equipment: Band · Compound · Push

Primary muscles: Quadriceps Secondary muscles: Calves, Glutes, Hamstrings, Lower Back

How to perform Squats - With Bands

  1. Step 1. To start out, make sure that the exercise band is at an even split between both the left and right side of the body. To do this, use your hands to grab both sides of the band and place both feet in the middle of the band. Your feet should be shoulder width apart from each other.
  2. Step 2. When holding the bands, they should be the same height on each side. You should be using a pronated grip (palms facing forward) and have the handles of the bands next to your face for this exercise. This is the starting position.
  3. Step 3. Slowly start to bend the knees and lower the legs so that your thighs are parallel to the floor while exhaling.
  4. Step 4. Use the heel of your feet to push your body up to the starting position as you exhale.
  5. Step 5. Repeat for the recommended amount of repetitions.

Frequently asked questions

How should I position the resistance band for maximum quad engagement?

Step on the center of the band with both feet and loop the other end over your shoulders or hold it at chest height. This placement creates peak tension at the top of the movement where quads reach full extension.

What are the primary muscles targeted during banded squats?

This exercise primarily targets the quadriceps due to the accommodating resistance provided by the band. The tension increases as you stand up, forcing the quads to work harder through the lockout phase.

What is a common mistake to avoid when using bands for squats?

Avoid letting the band pull your knees inward during the eccentric phase. Maintain active outward pressure to keep your knees tracked over your toes and ensure proper joint alignment.

How can a beginner progress with this exercise?

Start with a light tension band to master the movement pattern before moving to thicker bands. Beginners can also perform the exercise against a wall to improve stability while adapting to the variable resistance.

What is the recommended set and rep range for banded squats?

Perform 3 to 4 sets of 12 to 15 repetitions to maximize time under tension. Because bands lose tension at the bottom, higher rep ranges are often more effective for metabolic stress.

Sample sets & reps for Squats - With Bands

  • Strength: 4-5 sets × 3-5 reps, 2-3 min rest. 80-90% 1RM, RPE 8-9.
  • Hypertrophy: 3-4 sets × 6-10 reps, 90s-2 min rest. 70-80% 1RM, RPE 7-8.
  • Power / explosiveness: 5-6 sets × 2-3 reps, 2-3 min rest. 60-75% 1RM, max bar speed.

Pick the scheme that matches your goal. Beginners should start at the lower end of every range; progress weight only when you hit the upper end of the rep range with one or two reps in reserve.
