How to perform Standing Barbell Calf Raise
- Step 1. This exercise is best performed inside a squat rack for safety purposes. To begin, first set the bar on a rack that best matches your height. Once the correct height is chosen and the bar is loaded, step under the bar and place the bar on the back of your shoulders (slightly below the neck).
- Step 2. Hold on to the bar using both arms at each side and lift it off the rack by first pushing with your legs and at the same time straightening your torso.
- Step 3. Step away from the rack and position your legs using a shoulder width medium stance with the toes slightly pointed out. Keep your head up at all times as looking down will get you off balance and also maintain a straight back. The knees should be kept with a slight bend; never locked. This will be your starting position. Tip: For better range of motion you may also place the ball of your feet on a wooden block but be careful as this option requires more balance and a sturdy block.
- Step 4. Raise your heels as you breathe out by extending your ankles as high as possible and flexing your calf. Ensure that the knee is kept stationary at all times. There should be no bending at any time. Hold the contracted position by a second before you start to go back down.
- Step 5. Go back slowly to the starting position as you breathe in by lowering your heels as you bend the ankles until calves are stretched.
- Step 6. Repeat for the recommended amount of repetitions.
Frequently asked questions
How can I increase the range of motion for this exercise?
Place a weight plate or wooden block under the balls of your feet. This allows the heels to drop below parallel, providing a deeper stretch and greater muscle fiber recruitment.
Which specific muscles does the standing barbell calf raise target?
The primary target is the gastrocnemius, the large muscle on the back of the lower leg. Because the knees are locked, it receives more tension than the underlying soleus muscle.
What is a common mistake to avoid during the movement?
Avoid using momentum or bouncing at the bottom of the rep. Maintain a controlled tempo with a brief pause at the peak contraction to ensure the calves are doing the work.
Is there a safer alternative for beginners who struggle with balance?
Beginners can perform the movement in a Smith machine to eliminate the need for stabilization. This allows the lifter to focus entirely on the mind-muscle connection and ankle extension.
What is the recommended set and rep range for calf growth?
Calves respond well to higher volume due to their high proportion of slow-twitch fibers. Aim for 3 to 4 sets of 12 to 20 repetitions, focusing on a full stretch and squeeze.
